Strength Training for Women Over 40: The Ultimate Beginner's Guide

The over-40 body responds beautifully to resistance training — when the programming respects your joints, your hormones and your life. Here's how to start without burning out, and why it matters more after 40 than at any other age.

Why strength training matters after 40

From roughly your mid-30s onward, you naturally lose ~1% of muscle mass per year if you don't train against resistance. Bone density falls in parallel, and the drop accelerates through perimenopause and menopause as oestrogen declines. Strength training is the single most effective intervention you can layer in: it preserves muscle, signals bone to stay dense, stabilises mood, and protects metabolic health.

Joint-friendly principles

"Joint-friendly" doesn't mean easy. It means choosing movement patterns and loading schemes that your tendons and connective tissue can recover from. A few rules of thumb:

A simple 3-day starter week

Two to three short sessions per week is enough to see real change in 8–12 weeks. Keep each session under 45 minutes. Pick one movement from each pattern.

Day 1 — Lower

  • Goblet squat 3×8
  • Romanian deadlift 3×8
  • Glute bridge 3×12
  • Suitcase carry 3×30s

Day 2 — Upper

  • Incline DB press 3×8
  • Seated cable row 3×10
  • DB shoulder press 3×8
  • Face pulls 3×12

Day 3 — Full body

  • Box step-up 3×8/leg
  • Half-kneeling lat pulldown 3×10
  • Push-up (incline OK) 3×AMRAP
  • Dead bug 3×8/side

Recovery, protein and sleep

After 40, recovery becomes the hidden engine of progress. Aim for ~1.6–2.0g of protein per kg of bodyweight daily, sleep 7–9 hours, and give each muscle group 48 hours before training it hard again. Walking on rest days helps tissue heal without adding fatigue.
